Olive Oil Nutritional Values | Calories, Fat, and Fatty Acids Explained

How many calories are in olive oil?

How much fat is in a tablespoon?

Why do some bottles list 824 kcal per 100 ml while nutritional databases list approximately 884 kcal per 100 g?

Is olive oil just fat?

What does oleic acid actually mean?

And where are polyphenols in the nutritional table?

These questions seem simple at first.

But with olive oil in particular, very different levels are often conflated.

Calories.

Fatty acids.

Quality grade.

Polyphenols.

Sensory properties.

Health claims.

One olive oil can have the same energy content as another and yet be a completely different product in terms of chemistry, sensory profile, and quality.

That is exactly why I do not want to just show a nutritional table in this Green Agora guide.

I want to explain what lies behind the numbers.

Calories explain the energy content.

Fatty acids explain part of the composition.

Phenolic compounds explain another level.

And no single number explains the entire bottle.

Olive Oil Nutritional Values | The Most Important Answers First

How many calories are in olive oil? According to European nutritional calculation, fat provides 9 kcal per gram. Therefore, 10 g of olive oil corresponds to approximately 90 kcal.
How many calories are in a tablespoon? Approximately 120 to 135 kcal, depending on the actual quantity. A tablespoon as a volume measure is not automatically 15 g of oil.
Does olive oil consist only of fat? In the macronutrient table, practically yes. Chemically, extra virgin olive oil also contains a small but important accompanying fraction.
Which fatty acid dominates? Oleic acid. It belongs to the monounsaturated fatty acids.
Does olive oil contain carbohydrates? 0 g in standard nutritional labeling.
Does olive oil contain protein? 0 g in standard nutritional labeling.
Are polyphenols in the normal nutritional table? No. They require separate analytical consideration.
Does EVOO have fewer calories than refined olive oil? No. The decisive difference is not primarily in the calorific value.

How many calories are really in olive oil?

Olive oil is energy-dense.

We should not sugarcoat that.

The reason is very simple:

Fat is the most energy-dense of the classic macronutrients.

According to European food labeling, calculations are based on:

1 g of fat = 9 kcal or 37 kJ.

For comparison:

1 g of carbohydrates = 4 kcal.

1 g of protein = 4 kcal.

Fat thus provides more than twice as much energy per gram as carbohydrates or protein.

This explains the high energy density of olive oil.

For the precise tracking of energy intake, therefore:

weighing in grams

is more accurate than:

a drizzle or a tablespoon.


Why does a tablespoon of olive oil often have around 119 calories and not 135?

This causes a lot of confusion.

A common nutritional value is:

1 tablespoon of olive oil = approximately 119 kcal.

At the same time, it holds that:

15 g of fat = approximately 135 kcal.

Both can be correct.

The reason:

Milliliters and grams are not the same.

Olive oil has a lower density than water.

A volume of approximately 15 ml of olive oil therefore weighs only about:

13.5 to 14 g.

US nutritional data often uses approximately 13.5 g for a tablespoon and thus arrives at around 119 kcal.

If, however, you actually:

weigh 15 g

on a kitchen scale, the energy content is higher.

15 ml is not 15 g.

This small difference explains a large part of the contradictory calorie tables on the internet.


100 g or 100 ml | Why olive oil labels can show different numbers

We encounter the same problem on bottles.

The European nutritional declaration is generally stated per:

100 g or 100 ml.

For a liquid product like olive oil, values are often found per:

100 ml.

However, 100 ml of olive oil does not weigh 100 g.

As a result, a label might, for example, state approximately:

824 kcal per 100 ml.

While a database for:

100 g of olive oil

shows a significantly higher value.

This is not automatically a contradiction.

Check the reference quantity first.


Is olive oil really pure fat?

From the perspective of a classic macronutrient table, one could almost think so.

Olive oil practically provides:

  • fat
  • no relevant carbohydrates
  • no relevant sugar
  • no relevant protein
  • no dietary fiber

Chemically, the statement:

Olive oil consists exclusively of fat

is, however, too simplistic.

More than 98 percent of olive oil consists of the so-called main fraction.

This is predominantly made up of:

triacylglycerols or triglycerides.

Alongside this, there is a significantly smaller accompanying fraction.

And it is precisely this small fraction that is particularly interesting in extra virgin olive oil.


The small fraction with great significance

The accompanying fraction of extra virgin olive oils can include, among other things:

  • phenolic compounds
  • tocopherols
  • sterols
  • squalene
  • pigments
  • volatile aromatic compounds
  • various other minor components

In terms of quantity, this fraction is small.

In terms of sensory and analytical properties, it can nonetheless be significant.

This leads to one of the most important sentences in this article:

The nutritional table shows the largest part of the mass.

But it does not show the entire identity of the olive oil.


What are triglycerides?

The largest part of an olive oil exists as triacylglycerols or triglycerides.

Simplified, a triglyceride consists of:

a glycerol molecule

linked to:

three fatty acids.

Which fatty acids are bound there influences the properties of the fat.

In olive oil, one fatty acid is particularly characteristic:

oleic acid.


Oleic acid | The dominant fatty acid of olive oil

Oleic acid belongs to the:

monounsaturated fatty acids.

It possesses one carbon-carbon double bond.

The International Olive Council defines a broad potential range for the fatty acid composition of olive oil.

The proportion of oleic acid can vary significantly depending on the olive variety and other factors.

That is exactly why not all olive oils have the same fatty acid profile.

Koroneiki.

Tsounati.

Kalamon.

Kolovi.

Hondroelia.

Different genetic backgrounds can also produce different chemical profiles.

But also:

  • climate
  • ripeness
  • location
  • harvest year

play a role.

The olive variety provides chemical context.

It does not create a completely rigid nutritional table.


Saturated, monounsaturated, and polyunsaturated fatty acids

Fatty acids are classified, among other things, by their double bonds.

Saturated fatty acids

They possess no carbon-carbon double bond.

In olive oil, these include in particular:

  • palmitic acid
  • stearic acid

Monounsaturated fatty acids

They possess one double bond.

The most important representative in olive oil is:

oleic acid.

Polyunsaturated fatty acids

They possess multiple double bonds.

In olive oil, we find in particular:

  • linoleic acid
  • smaller amounts of alpha-linolenic acid

This results in the characteristic fatty acid pattern of olive oil.


Why the quality of fat is more important than the word "fat"

The statement:

Olive oil contains a lot of fat

is correct.

But nutritionally incomplete.

Fat is not a single substance.

The German Nutrition Society recommends plant-based oils and explicitly names olive oil as a suitable source of plant fat.

The ratio of different fatty acids is, among other things, decisive.

In olive oil, the vast majority of fatty acids typically come from:

unsaturated fatty acids.

This is the central nutritional difference from fat sources that have a significantly higher proportion of saturated fatty acids.


The EU health claim for unsaturated fatty acids

There is even an authorized health claim from the European Union for this correlation.

It states:

Replacing saturated fats with unsaturated fats in the diet contributes to the maintenance of normal blood cholesterol levels.

For oleic acid, there is the additional clarification:

Oleic acid is an unsaturated fatty acid.

The key word is:

Replacing.

Not:

in addition to.

If, for example, olive oil replaces a fat source with a higher proportion of saturated fatty acids, the fatty acid composition of the entire diet changes.

This is something different than simply adding several tablespoons of oil to an unchanged diet.

Is olive oil a good source of Omega-3?

Olive oil is not primarily an Omega-3 oil.

It can contain small amounts of the plant-based Omega-3 fatty acid:

alpha-linolenic acid.

Its characteristic strength, however, lies in:

oleic acid.

Those who are specifically looking for plant-based sources of alpha-linolenic acid will find significantly higher concentrations in other oils.

For example in:

  • flaxseed oil
  • walnut oil
  • rapeseed oil

This does not make olive oil worse.

It just shows that:

Different plant oils possess different fatty acid profiles.


Vitamin E in olive oil

Olive oil can also contain:

Vitamin E or tocopherols.

Vitamin E is fat-soluble.

Plant-based oils are generally among the important sources of this vitamin.

The exact concentration, however, can vary between:

  • oils
  • olive varieties
  • harvests
  • processing
  • storage

conditions.

That is why I would not state the same fixed Vitamin E value for every Green Agora bottle if it has not been determined or declared specifically for the product.

A typical nutritional value is not an individual laboratory analysis of every bottle.


Why monounsaturated and polyunsaturated fatty acids are not always on every nutritional table

This is also an interesting point regarding European labeling.

For a standard nutritional declaration, the following are mandatory, among others:

  • Energy value
  • Fat
  • of which saturates
  • Carbohydrates
  • of which sugars
  • Protein
  • Salt

Information on:

monounsaturated fatty acids

and:

polyunsaturated fatty acids

can be provided additionally.

However, they are not automatically part of the mandatory basic block.

Therefore, a bottle can be chemically very rich in oleic acid without a line for:

monounsaturated fatty acids

explicitly appearing on the standard nutritional table.


And where do polyphenols appear in the nutritional table?

Usually not at all.

Polyphenols are not part of the classic mandatory nutritional block consisting of:

Calories.

Fat.

Carbohydrates.

Sugars.

Protein.

Salt.

For us at Green Agora, this distinction is precisely what is important.

An olive oil, for example, might state the following on the back:

824 kcal.

91.6 g fat.

And yet, for:

Total phenols.

Oleocanthal.

Oleacein.

Hydroxytyrosol derivatives.

we require separate analyses.

A nutritional table is not a phenol analysis.

Polyphenols do not provide the majority of calories

Sometimes the strong focus on polyphenols creates the impression that they are a main component of olive oil in terms of quantity.

They are not.

The calories in olive oil come practically from:

the fat.

Phenolic compounds, on the other hand, are found in much lower concentrations.

It is precisely for this reason that their significance is interesting.

A compound can be sensorially or analytically relevant even if it makes up only a very small part of the total product by quantity.

Mass and significance are not the same thing.


Why does a part of this small accompanying fraction still taste so distinct?

Because human sensory perception does not react only to gram counts.

Certain phenolic compounds can influence clearly perceptible sensory properties even in relatively small concentrations.

Particularly interesting are:

Bitterness.

And:

Pungency.

Oleocanthal, for example, is associated with a characteristic peppery sensation in the throat.

But here, too, the following applies:

Pungency is not a nutritional figure.

And:

Pungency is not an exact total polyphenol measurement.


The separate EU Health Claim for olive oil polyphenols

In addition to the claim regarding unsaturated fatty acids, there is a second, completely different authorized statement.

It reads:

Olive oil polyphenols contribute to the protection of blood lipids from oxidative stress.

This statement may only be used for olive oil that contains at least:

5 mg of hydroxytyrosol and its derivatives per 20 g of olive oil.

When using this statement, consumers must also be informed that the beneficial effect is obtained with a daily intake of:

20 g of olive oil.

This makes it clear that:

Fatty acid claim and polyphenol claim are two different legal statements.


20 g of olive oil is not a general daily recommendation

This point has become particularly important to me.

On the internet, one often encounters:

You should eat 20 g of olive oil daily.

The figure of 20 g is often taken from the EU Health Claim.

But:

The 20 g is a condition of this specific authorized health claim.

It is not a general medical olive oil dosage.

And not a personal nutritional recommendation for every human being.

How much olive oil fits into a diet depends, among other things, on:

  • overall diet
  • energy requirements
  • other fat sources
  • body weight
  • personal use
  • individual nutritional goals

Claim condition is not a dosage instruction.


Extra virgin olive oil vs. refined olive oil | Can you see the difference in the nutritional table?

Now comes a surprise.

Often only very little.

An extra virgin olive oil and a refined olive oil can look very similar in a classic nutritional table.

Both provide predominantly:

Fat.

Similar amounts of energy.

And a similar basic fatty acid pattern.

This means:

The special nature of EVOO cannot be explained solely by calories and total fat.


What refining changes

During refining, undesirable characteristics of a raw oil that is not suitable for direct consumption or intended for such are technically removed.

In the process, the following can be reduced or removed, among others:

  • sensorially relevant volatile compounds
  • pigments
  • various phenolic compounds
  • other accompanying substances

Studies show, for example, significant losses in hydroxytyrosol and tyrosol-related phenolic components during refining steps.

The basic triglyceride or fatty acid pattern, on the other hand, remains much more similar.

That is why the nutritional table can look almost identical.

The sensory and chemical character, however, does not.

Same calories do not mean same bottle.

Extra virgin olive oil | Understanding quality grades and production


Extra virgin olive oil | What constitutes the quality grade?

Extra virgin olive oil is not a nutritional category.

It is a legally defined quality grade.

Different chemical and sensory requirements are tested for classification.

These include, among others:

  • free acidity
  • peroxide value
  • UV parameters
  • other purity and quality parameters
  • sensory faultlessness
  • fruitiness

That is why an olive oil can have:

824 kcal per 100 ml

and still be qualitatively completely different from another oil with:

824 kcal per 100 ml.

Calories do not determine a quality grade.


Olive oil and weight | Does olive oil make you fat?

Here too, I would avoid two false extremes.

Extreme 1:

Olive oil is fat and therefore automatically makes you fat.

Extreme 2:

Olive oil is healthy and its calories therefore do not count.

Both are wrong.

Olive oil has a high energy density.

If more energy is consumed than expended over the long term, this can fundamentally promote weight gain.

The calories of an olive oil do not disappear because it is:

extra virgin

or:

polyphenol-rich.


Why a Mediterranean diet with olive oil still does not automatically mean weight gain

This is the interesting second half of the answer.

In the corrected PREDIMED evaluation, more than 7,000 older adults with increased cardiovascular risk were studied over several years.

One Mediterranean diet group received additional extra virgin olive oil.

A second group received nuts.

The control group received recommendations for a fat-reduced diet.

The Mediterranean forms of nutrition with a higher proportion of vegetable fats did not lead to the feared greater weight gain.

This is an important finding.

But it does not follow that:

Olive oil burns body fat.

Or:

The more olive oil, the more weight loss.

The better statement is:

A high-quality diet does not have to be low in fat to be compatible with weight management.


Replace instead of just adding

Regarding weight, the question of replacement is also very helpful.

Imagine:

You currently eat a certain amount of butter, mayonnaise, or other fat sources daily.

If you replace a part of that with olive oil, the following changes:

the fat quality.

If, on the other hand, you leave everything unchanged and additionally drink several tablespoons of olive oil every day, the following increases:

energy intake.

These are two different situations.

Therefore, my practical rule is:

Olive oil is a fat source.

Not a calorie-free dietary supplement.


Does olive oil keep you full for particularly long?

Here too, I would phrase the old version more carefully.

Fat can influence stomach emptying and satiety processes of a meal.

There is also research on oleic acid and various satiety signals.

But this should not result in the simple product claim:

A tablespoon of EVOO is proven to keep you full longer and therefore helps with losing weight.

The actual feeling of satiety depends on the entire meal.

Protein.

Fiber.

Volume.

Energy density.

Food matrix.

And individual factors act together.

A single nutrient does not explain total satiety.


What do the nutritional values mean concretely at Green Agora?

Now the theory becomes practical.

Three current Green Agora products show very nicely:

The energy value can be almost identical, even though the olive oils are significantly different.

That is exactly why the nutritional table alone is not enough for selecting a premium olive oil.


Why a higher polyphenol value does not mean more calories

This is also a common question.

Let's take two olive oils.

One has a comparatively low phenol value.

The other has more than 2,000 mg/kg of analyzed phenolic compounds.

The calorific value can still be almost identical.

Why?

Because the calories come almost entirely from:

triglycerides or fat.

Phenolic compounds are present in much smaller concentrations.

Therefore, this means:

more polyphenols

does not mean:

more calories.


And does a higher polyphenol value mean better nutritional values?

That depends on what is meant by:

nutritional values.

In the standard legal nutritional table:

not necessarily.

There, two olive oils can look almost identical.

In a broader chemical perspective:

The phenol profile is an additional product characteristic.

But even then, it should not lead to a simple ranking.

Total phenols.

Oleocanthal.

Oleacein.

Hydroxytyrosol derivatives.

are different pieces of information.

How is the polyphenol content in olive oil measured?


Is premium olive oil more nutritious than cheaper olive oil?

This question also cannot be answered with:

yes

or:

no.

Regarding macronutrients, the differences are usually small.

Calories.

Total fat.

Carbohydrates.

Protein.

In this regard, a high-quality premium bottle often looks similar to a simpler olive oil.

Differences can be more pronounced, however, in terms of:

  • Quality grade
  • Sensory profile
  • Freshness
  • Olive variety
  • Phenol profile
  • Volatile aromatic compounds
  • Processing
  • Oxidative state
  • Transparency and traceability

Premium quality is not primarily reflected in the calorie line.


Can extra virgin olive oil be heated?

Yes.

The high energy density and the fatty acid profile do not suddenly change because the olive oil is used in a frying pan.

Extra virgin olive oil can be used for numerous warm culinary applications.

However, heat can:

  • change the aromatics
  • break down or convert phenolic compounds
  • accelerate oxidative changes

How much this happens depends in particular on:

Temperature | Duration | Food | Olive oil | Oxygen contact.

Those who want to experience the original sensory profile of a special bottle to the maximum extent can therefore additionally use a portion:

as a finish.

How many calories does 1 tablespoon of olive oil have?

A typical tablespoon of olive oil provides about 120 kcal if it contains about 13.5 to 14 g of oil.

Anyone actually weighing 15 g of olive oil will mathematically reach about 135 kcal.

How many calories do 10 g of olive oil have?

About 90 kcal.

How many calories do 20 g of olive oil have?

About 180 kcal.

How many calories do 30 g of olive oil have?

About 270 kcal.

Why does it sometimes say 824 kcal and sometimes 884 kcal?

A common reason is the different reference size.

Both answer different questions.

Quantity influences energy intake.

What a nutritional table does not reveal about olive oil

If I see a bottle only based on the classic nutritional table, I still don't know:

  • which olive variety was used
  • when it was harvested
  • how quickly the olives were processed
  • how the olive oil tastes
  • whether it is sensorially flawless
  • how high the oleocanthal content is
  • how high the oleacein content is
  • what the total phenol value is
  • which analysis method was used
  • how fresh the specific bottle feels sensorially

For me, this is a very important realization.

The nutritional table answers a nutritional question.

It does not automatically answer a quality question.

Note on nutritional information

Specific nutritional information may vary slightly depending on the product, analytical basis, reference unit, and rounding. When making comparisons, it should be checked in particular whether the information refers to 100 g or 100 ml.

Note on tablespoons

Tablespoons are not an exact unit of weight. Due to its density, a volume of approximately 15 ml of olive oil does not equal 15 g. For an accurate measurement of the quantity consumed, weighing in grams is more precise.

Note on fatty acids

The fatty acid composition can vary between olive varieties, origins, and harvests. Oleic acid is the characteristic dominant monounsaturated fatty acid in olive oil.

Note on polyphenols

Total polyphenols, oleocanthal, oleacein, hydroxytyrosol derivatives, and other phenolic compounds are not part of the standard mandatory nutritional declaration. Concrete values require product-specific analyses and should always be viewed in conjunction with the sample, harvest, analysis date, and method.

Note on the EU Health Claim for unsaturated fatty acids

The authorized health claim relates to the replacement of saturated fats with unsaturated fats in the diet and the maintenance of normal blood cholesterol levels. Legal requirements apply to the use of this claim.

Note on the EU Health Claim for olive oil polyphenols

The authorized claim for olive oil polyphenols may only be used under the legal conditions. A minimum of 5 mg of hydroxytyrosol and its derivatives per 20 g of olive oil is required. The 20 g is a condition of this claim and not a general medical dose of olive oil.

Note on weight and nutrition

Olive oil is high in energy. Whether body weight changes does not depend on a single food item alone, but rather on factors such as total energy intake, dietary patterns, physical activity, and individual factors. Olive oil is not a treatment for obesity.
