Olive oil can fit perfectly into a diet for strength training and muscle building.
It provides concentrated energy.
It typically consists primarily of unsaturated fatty acids.
And it can be combined very well with foods that are of particular interest to athletes:
- Fish
- Eggs
- Poultry
- Tofu
- Legumes
- Potatoes
- Rice
- Whole grain products
- Vegetables
Especially for a Mediterranean-oriented athletic diet, high-quality extra virgin olive oil can therefore be a very practical source of fat.
But muscle building does not happen because of a single bottle of olive oil.
The decisive foundations remain:
- progressive strength training
- sufficient protein intake
- appropriate energy intake
- sufficient recovery
- long-term training consistency
Extra virgin olive oil also contains natural phenolic compounds.
Polyphenols are also being intensively studied in connection with physical exertion, oxidative processes, and regeneration.
In this regard, there are interesting positive human findings.
However, this research stems predominantly from studies involving various polyphenol-rich foods, juices, or extracts.
Therefore, it does not prove:
"An olive oil with 2081 mg of polyphenols per kg builds more muscle or accelerates recovery more than an olive oil with 500 mg/kg."
There is currently no corresponding clinical basis for such a direct connection.

What really determines muscle building?
Muscle building is a process of adaptation.
The musculature first requires:
a sufficient training stimulus.
After that, the body requires the prerequisites to be able to react to this stimulus.
The most important building blocks are:
1 | Strength training
Without a sufficient load stimulus, there is no reason for the body to build additional muscle mass permanently.
Training must therefore be designed in the long term so that the musculature is regularly challenged sufficiently.
2 | Protein
Protein provides amino acids.
These are directly relevant to muscle protein synthesis.
3 | Energy
Muscle building requires energy.
However, an extremely large caloric surplus is not automatically better for this.
4 | Carbohydrates
Carbohydrates can represent an important source of energy, especially during intensive and extensive training sessions.
5 | Fat
Fat is part of a balanced diet and provides concentrated energy.
This is exactly where olive oil can play a practical role.
6 | Sleep and recovery
The training stimulus is set in the fitness center.
However, adaptation does not take place exclusively during training.
Sufficient recovery is therefore just as much a part of muscle building as the training session itself.
Protein | Considerably more directly relevant to muscle building than polyphenols
When it comes to muscle growth, protein is considerably more directly relevant than the polyphenol content of an olive oil.
A large systematic review with meta-analysis examined:
49 studies with 1,863 participants.
Additional protein during long-term strength training supported, on average:
- increases in lean mass
- muscle size
- strength gains
This is robust positive sports nutrition evidence.
In the meta-regression analysis, the additional benefit for lean mass plateaued at a total daily protein intake of approximately:
1.62 g of protein per kg of body weight per day.
That does not mean:
1.62 g/kg is an exactly optimal number for everyone.
But it shows:
More and more protein does not automatically mean more and more muscle growth.
How much protein makes sense for athletes?
The International Society of Sports Nutrition specifies a range for most exercising individuals of approximately:
1.4 to 2.0 g of protein per kg of body weight per day.
For a person with:
80 kg body weight
this would correspond to approximately:
112 to 160 g of protein per day.
This is a scientific reference range.
It is not an individual medical dosage.
The actual requirement depends on, among other things:
- type of training
- training volume
- training status
- age
- energy intake
- body composition
- personal goal
In the case of certain illnesses, a very high protein intake should be individually coordinated medically or nutritionally.
Protein per meal | Why distribution can be practical
Not only the total daily amount plays a role.
Protein can be sensibly distributed over several meals.
Sports nutrition positions often mention approximately:
0.25 g of high-quality protein per kg of body weight per meal
or roughly:
20 to 40 g of protein per meal.
Depending on age, meal, body size, and training situation, other amounts can also make sense.
For practice, it is crucial to achieve sufficient high-quality protein throughout the entire day.
Must protein be eaten directly after the last training set?
No.
The well-known:
"anabolic window"
is often portrayed far too narrowly in the fitness world.
Strength training and protein intake both have a stimulating effect on muscle protein synthesis.
A protein-rich meal in close temporal proximity to training can therefore make sense.
However, whether this meal is eaten:
5, 20, or 60 minutes
after the last set is usually less decisive for long-term muscle building than:
- the total daily amount
- regular protein intake
- previous meals
- training quality
A high-quality dinner after training can be just as sensible as a shake drunk immediately afterward.
Carbohydrates | Muscle building means more than just protein
Carbohydrates can also be important for athletes.
The musculature stores carbohydrates as:
glycogen.
These stores are utilized during intensive and repeated exertion.
Practical carbohydrate sources for a sports diet can be, for example:
- potatoes
- rice
- oatmeal
- whole grain products
- quinoa
- fruit
- legumes
How many carbohydrates are needed depends heavily on:
- training volume
- type of sport
- training frequency
- body weight
- individual goal
What role does olive oil play in muscle building?
Olive oil is primarily a source of fat and energy.
This might sound less spectacular than a muscle-building promise.
For a sports diet, however, this function is quite practical.
Fat provides approximately:
9 kcal per gram.
This makes it very easy to increase the energy density of a meal.
For example with:
- a tablespoon over a bowl
- olive oil with potatoes
- olive oil over legumes
- olive oil with fish
- olive oil with vegetables
- olive oil with rice and tofu
Especially people who find it difficult to consume enough energy during a building phase can practically use energy-dense, high-quality foods.
Those who, on the other hand, want to reduce body fat at the same time should portion olive oil accordingly.
Here, too, more is not automatically better.
Olive oil as a source of fat | A positive EU Health Claim
Olive oil typically has a high proportion of:
monounsaturated fatty acids.
Especially characteristic is:
oleic acid.
An approved health claim exists in the European Union for this connection.
Under the legal requirements, it may be stated:
"Replacing saturated fats with unsaturated fats in the diet contributes to the maintenance of normal blood cholesterol levels. Oleic acid is an unsaturated fat."
Concrete legal conditions of use also apply here.
This is not a muscle-building claim.
However, it shows that the fatty acid quality of a food can be a real and legally recognized positive property.
For the sports kitchen, I therefore like the idea:
Use olive oil sensibly as a source of fat – do not drink it like an additional supplement.
Olive oil does not replace protein
This point remains clear.
Olive oil provides:
practically no protein.
Polyphenols are also:
not essential amino acids.
A bowl of:
- vegetables
- rice
- and premium olive oil
therefore does not become an optimal muscle-building meal solely through a particularly polyphenol-rich olive oil.
If you supplement, for example:
- lentils
- chickpeas
- tofu
- edamame
- eggs
- fish
- poultry
the meal gains a significantly different protein base.
Olive oil supplements such a meal perfectly – it does not replace its protein source.
Polyphenols and sport | Interesting positive research exists here
Polyphenols are meanwhile being intensively studied in connection with:
- physical exertion
- muscle soreness
- restoration of strength
- oxidative stress
- inflammatory markers
The research provides quite positive signals in this regard.
A systematic review with meta-analysis of:
25 studies with a total of 527 participants
examined polyphenol-rich foods, juices, and concentrates after training-related muscle exertion.
In the overall result, among other things:
- faster restoration of certain strength parameters
- less muscle soreness at various time points
- partially more favorable jump performance values
were observed.
The strongest benefit in this analysis was shown approximately 48 to 72 hours after the exertion.
However, the certainty of the evidence ranged depending on the endpoint:
from moderate to very low.
A second meta-analysis also found better strength regeneration
Another meta-analysis of flavonoid-containing polyphenol interventions examined:
26 randomized placebo-controlled studies.
The summarized results showed:
- better restoration of muscle strength
- less muscle soreness
after training-related muscle exertion.
For:
creatine kinase
on the other hand, no corresponding overall effect was shown.
This underscores an important point: polyphenol research in sports is not meaningless.
But it is also not so simple that every lab value of a food can be directly translated into a regenerative effect.
The decisive difference | These studies did not examine Pamako
In sports research, very different polyphenol sources were used.
These include, for example:
- tart cherries
- berries
- pomegranate
- cocoa
- tea
- curcumin
- anthocyanins
- various concentrated extracts
These interventions possess:
- different polyphenols
- different dosages
- different bioavailabilities
- different food matrices
than an extra virgin olive oil.
Therefore, we must not simply transfer a positive effect of a tart cherry concentrate to Pamako Gold.
Does high-phenolic olive oil accelerate muscle regeneration?
The honest scientific answer is:
We currently do not have sufficient clinical evidence for such a product-specific effect.
We therefore cannot claim:
"Pamako Gold Organic regenerates muscles faster."
Or:
"2081 mg/kg is better for sore muscles than 426 mg/kg."
Such direct comparisons have not been appropriately clinically studied.
However, this does not mean that the phenolic composition of a premium olive oil is uninteresting.
It is a real analytical product property.
Just not a sports performance or muscle regeneration scale.
The approved EU Health Claim for olive oil polyphenols
There is a specific approved health-related statement for certain olive oils.
The wording is:
"Olive oil polyphenols contribute to the protection of blood lipids from oxidative stress."
The claim may only be used for an olive oil that contains at least:
5 mg of hydroxytyrosol and its derivatives, for example oleuropein complex and tyrosol, per 20 g of olive oil.
In addition, consumers must be informed that the beneficial effect is obtained with a daily intake of:
20 g of olive oil.
This is a strong and expressly approved positive health-related statement, provided the specific product meets the requirements.
However, it concerns:
the protection of blood lipids from oxidative stress.
Not:
- muscle growth
- muscle protein synthesis
- sore muscles
- regeneration
- strength
- endurance
- athletic performance
EU Health Claim for olive oil | Requirements and laboratory testing
20 g of olive oil | Not a muscle-building or sports dosage
The number:
20 g of olive oil per day
is quickly treated on the internet as a general health or sports recommendation.
This is not correct.
The 20 g belongs to:
the conditions of the approved polyphenol health claim.
They are not a scientifically defined dose for:
- muscle building
- regeneration
- sports performance
- sore muscles
How much olive oil sensibly fits into a sports diet depends rather on:
- total energy requirements
- training volume
- body weight
- goals
- other fat intake
- personal diet
Mediterranean diet and sports | Good foundation, but not a performance miracle
The Mediterranean diet typically combines:
- vegetables
- fruit
- legumes
- whole grain products
- nuts and seeds
- fish
- various protein sources
- olive oil
It therefore possesses many properties that can be easily combined with a sports diet.
In 2025, a systematic review with meta-analysis was published specifically on:
competitive and elite athletes.
It included:
9 studies with 192 participants.
Several individual studies reported positive correlations or effects regarding, among other things:
- aerobic or anaerobic performance
- explosive power
- certain strength parameters
However, the pooled meta-analysis result showed:
no significant overall effect on athletic performance.
The data basis was small, heterogeneous, and of low to moderate quality.
The Mediterranean diet can therefore be an excellent nutritional foundation for athletes – but it should not be marketed as a guaranteed performance booster.

Now it gets practical.

Olive oil before or after training?
For muscle building, there is:
no specific time for consuming olive oil.
Olive oil does not need to be eaten:
neither immediately:
- before training
- nor after training
.
With a large meal shortly before intensive training, a very high fat content can slow down digestion or be uncomfortable for some people.
Other people tolerate such meals without any problems.
After training, many athletes primarily focus on:
- protein
- sufficient total energy
- carbohydrates depending on the workout
- fluids
Olive oil can be a component of this meal, but it does not have a specific anabolic window.
Muscle building without unnecessary fat gain
Those who want to build muscle do not automatically need an extreme calorie surplus.
Twice as many additional calories do not automatically create twice as much muscle growth.
A portion of an excessive surplus can be stored as body fat.
Olive oil, in particular, can be consumed additionally very easily.
A tablespoon looks small on the plate.
As a source of fat, however, it provides a correspondingly concentrated amount of energy.
This can be:
practical
for people who have difficulty consuming enough energy.
But it can also:
need to be consciously portioned
if one intends to reduce body fat or avoid a large energy surplus at the same time.
Is more polyphenol automatically better for athletes?
No.
A higher laboratory value initially means:
A higher concentration or sum of phenolic compounds was measured in a specific sample using a specific method.
It does not automatically state:
- how much muscle mass will be built
- how strong an athlete will become
- how quickly strength will be restored
- how severe muscle soreness will be
- how quickly glycogen stores will be refilled
- how high the endurance performance is
- how quickly an athlete recovers
For these results, training, overall nutrition, sleep, energy intake, and numerous other factors are significantly more important.
Must premium olive oil always be used raw for athletes?
No.
Extra virgin olive oil can be used both:
cold
and:
for numerous applications in hot cooking
.
When heated, depending on temperature and duration, the following can change:
- individual phenolic compounds
- aromatic substances
- other components
This does not mean:
high-quality olive oil must not be heated.
However, I personally like to use particularly characterful premium olive oils as an additional finishing touch.
Then:
- aroma
- bitterness
- pungency
remain particularly clearly perceptible.

Is there also an approved claim for fatty acid composition?
Yes. Under the corresponding legal requirements, it may be stated that replacing saturated fats with unsaturated fats in the diet contributes to the maintenance of normal blood cholesterol levels. Oleic acid is an unsaturated fatty acid. This is also not a sports performance claim.
Is 20 g of olive oil daily a muscle-building dose?
No. The 20 g is part of the conditions of the EU health claim for olive oil polyphenols and is not a dosage for muscle growth or recovery.
How much olive oil should athletes eat?
There is no specific scientific olive oil dose for athletes. The appropriate amount depends on energy requirements, total fat intake, training goals, and the rest of the diet.
Is a Mediterranean diet good for athletes?
